# Biohacking and Performance (Ben Greenfield-style themes)
*Summarizing themes popularized by Ben Greenfield (bengreenfieldlife.com).
Educational only, not medical advice. Some practices here are debated in
mainstream science; treat them as things proponents recommend, to research
further and test carefully on yourself.*
## The philosophy
Greenfield's approach blends modern science with ancestral wisdom: optimize
sleep, nutrition, movement, and recovery first, then layer technology and
self-quantification on top — and aim the whole thing at purpose, family, and
spirit rather than optimization for its own sake.
## Sleep and recovery toolkit
Themes he emphasizes: strict darkness at night, morning sunlight, consistent
timing, magnesium in the evening, and tracking heart-rate variability (HRV)
to gauge recovery. When HRV trends low, back off training intensity. Sauna
sessions (with adequate hydration and electrolytes) and cold exposure are
staples for recovery and stress adaptation.
## Minimum effective dose training
Rather than long daily workouts: short intense strength sessions, sprints or
hill repeats once or twice a week, plenty of zone-2 aerobic movement
(conversational pace), and daily non-exercise movement. The goal is
metabolic flexibility — a body that switches easily between burning fat and
carbohydrate.
## Food themes
Whole-food, lower-carbohydrate eating with quality animal foods (including
organ meats), colorful plants, and traditional fats; carbohydrate timed
around hard training; periodic fasting. Strong preference for grass-fed,
pastured, and wild-caught sourcing.
## Environment
Proponents in this space also pay attention to: minimizing artificial light
at night, air and water quality, grounding (barefoot contact with the earth),
and reducing non-native EMF exposure. Mainstream evidence on grounding and
EMF is limited and contested — presented here as practices from this
community, not established medicine.
## Self-quantification
Track a few signals consistently rather than everything at once: morning HRV
and resting heart rate, sleep duration and timing, glucose response to meals
(some use continuous glucose monitors temporarily), and simple performance
benchmarks. Change one variable at a time so you can tell what worked.
## Sauna protocol themes
The Nordic-backed practice pattern cited across this community: 3-4 sessions
per week, 15-25 minutes at 80-100 °C (traditional) or longer at lower
infrared temperatures, finishing when heart rate feels like a brisk walk.
Rehydrate deliberately — roughly 0.5 L water with a pinch of salt or
electrolytes per session — and exit at dizziness, never push through it. No
alcohol around sessions; caution and medical guidance for anyone with
cardiovascular conditions or who is pregnant.
## Cold exposure themes
Common protocol shape: end showers with 30-90 seconds cold, progressing over
weeks; occasional immersion of 1-3 minutes at 5-15 °C for the experienced.
The reported benefits center on alertness, mood, and stress inoculation via
controlled breathing under stress. Hard safety lines: never immerse alone,
never in open water without exit plan and supervision, never combine
breath-hold techniques with water, and cold after strength training may
blunt muscle adaptation — separate them by hours.
## Sleep protocol in detail
The stack this community converges on: fixed wake time seven days a week
(the single strongest lever); 10-30 minutes of outdoor morning light; last
caffeine 8-10 hours before bed; last large meal 3 hours before; alcohol
understood as a sleep destroyer, not aid; bedroom at 16-19 °C, blackout
dark, devices out or in grayscale/night mode with blue-blocking glasses in
the final hours; a wind-down ritual (reading, stretching, journaling)
replacing screens. Magnesium glycinate or citrate in the evening is the
most common supplement; melatonin viewed as a timing tool for jet lag, not
a nightly crutch.
## Breathwork toolbox
Slow nasal breathing at ~5-6 breaths per minute for calm; extended exhales
(e.g. 4 in, 8 out) to downshift before sleep; box breathing (4-4-4-4) under
acute stress; and deliberate morning breath practices for alertness. Nasal
breathing during easy training is used as a natural intensity governor.
Any intense hyperventilation-style practice: seated or lying only, never
in or near water, never driving.
## Movement details
A widely used weekly template: 2-3 full-body strength sessions built on
squat, hinge, push, pull, and carry patterns; 150+ minutes of zone-2
(conversational) aerobic work — brisk walking, rucking (walking with a
loaded pack, a favorite in this community), cycling; one short
high-intensity session (sprints or hill repeats); daily movement snacks —
walking after meals specifically for blood-sugar control. Grip strength,
walking speed, and the ability to get off the floor without hands are
tracked as blunt longevity markers.
## Fasting variants used
Beyond daily time-restriction: occasional 24-hour fasts; a quarterly longer
fast for the experienced (done with medical oversight); "fasting-mimicking"
low-protein low-calorie periods; and training occasionally in a fasted
state for metabolic flexibility. This community's rule of thumb — earn
carbohydrates with hard training days, keep them minimal on sedentary days.
Contraindications repeated even within this community: pregnancy,
underweight, history of eating disorders, type 1 diabetes, and children.
